The three planes, in plain language
Picture three sheets of glass cutting through your body. The sagittal plane splits you left and right, so movement runs forward and back. The frontal plane splits you front and back, so movement runs side to side. The transverse plane splits you top and bottom, so movement rotates. Every rep you have ever done happened in one of these three, or in a blend of them.
Sagittal plane: the one you already train
Squats, deadlifts, bench press, rows, curls, leg extensions, lunges straight ahead, calf raises. Forward and back, hinge and press. This is roughly 80 percent of what the average gym goer does, and it is where most of your raw strength and size will come from. Nothing wrong with it living at the center of your program. It just cannot be the whole program.
Frontal plane: where side delts, glute medius and a wider look come from
Lateral raises, wide stance and sumo work, lateral lunges, cable hip abduction, side planks, banded monster walks, and any adduction machine. This plane builds the muscles that give you width from the front: side delts for shoulder capping, glute medius for the shelf on the side of the hip, and the obliques that taper the waist. Skip it and you get a physique that reads thick from the side and narrow from the front.
Transverse plane: rotation, and the reason your low back complains
Cable woodchops, Pallof presses, landmine rotations, cable chest flyes that cross the midline, single arm rows with a slight turn, and anti rotation core work. Two jobs here. One is producing rotation for real world and athletic strength. The other, more important for most lifters, is resisting it. Anti rotation work is what keeps the spine stable under heavy sagittal loads, and it is the cheapest insurance against low back pain you will ever buy.
Why this matters for muscle growth, not just movement quality
Muscle fibers pull in the direction they are lined up. Your pec has fibers running at different angles, your glutes have three separate divisions, your delts have three heads pointed three different ways. Load only one plane and you only ever recruit the fibers pointed that way. That is the actual mechanism behind the guy with a big flat chest and no upper shelf, or big quads and no hip width. Change the plane, change the fiber recruitment, change the shape.
How to build a week that covers all three
You do not need to reorganize your split. Keep your heavy compound work in the sagittal plane where it belongs. Then add one frontal plane movement and one transverse plane movement to every training day, placed after the heavy work as accessories. Two or three sets each is enough. Push day: lateral raises plus a crossbody cable flye. Pull day: wide grip work plus a half kneeling Pallof press. Leg day: lateral lunges or abduction plus a landmine rotation.
The quick self audit
Open your training log and list every exercise you did last week. Write S, F or T next to each one. If more than 85 percent are S, you found your gap. Most people land near 95 percent. Getting to roughly 70 sagittal, 15 frontal, 15 transverse is the target, and it usually takes adding just four or five accessory movements across the whole week.
One honest caveat
Planes of motion are a coaching lens, not a rule of physics. Almost no exercise is purely one plane, and chasing perfect balance for its own sake is a waste of energy. The point is coverage, not symmetry on a spreadsheet. Get your heavy work in, then make sure nothing is at zero.
