The floor, not the ceiling. Missing it by 20 grams a day for a month is a month of training that built less than it could have.
Why per meal matters
Each feeding of 30 to 50 grams turns the building response back on. Three or four of those a day beats the same total dumped into one meal.
Protein alone builds nothing
It is raw material. Progressive overload in the gym is the signal that tells your body to use it. Both, or neither works.
How to adjust after two weeks
- 1Weigh in the same way every morningAfter the bathroom, before food or water, same clothing. One day means nothing. The seven day average is the number you read.
- 2Compare week two's average to week one'sLosing fat: you want a half pound to one percent of bodyweight down per week. Building: a quarter to half pound up. Holding steady inside those ranges means the numbers are right, so leave them alone.
- 3Move calories, not everything at onceOff target for two straight weeks? Change calories by roughly 150 to 200 and hold protein exactly where it is. Protein is what protects the muscle you already built.
- 4Recheck the calculator when your weight moves 10 lbA lighter or heavier body burns a different amount. Ten pounds in either direction is the trigger to run these numbers again.

How much protein do I need to build muscle?
Roughly 1 gram per pound of bodyweight a day, which is about 2.2 grams per kilogram. The research shows gains flatten out past that for most lifters, so more than this is insurance rather than extra muscle.
Is 100 grams of protein a day enough to build muscle?
Only if you weigh around 100 pounds. A 180 pound lifter aiming at 100 grams is leaving muscle on the table. Run your own bodyweight through the calculator above rather than borrowing someone else's number.
How much protein per meal?
Split the daily total across three or four meals, usually 30 to 50 grams each. Each feeding triggers the muscle building response again, so spreading it out beats one enormous dinner.
Does protein timing matter?
Far less than the daily total. The anabolic window is hours wide, not minutes. Hit your number every day and get protein reasonably close to training, and you have captured almost all of the benefit.
Do I need protein powder to build muscle?
No. It is convenience, not a requirement. Whole food protein builds muscle exactly the same way. Powder just makes a 40 gram target easy on a day you cannot cook.
