Protein Intake for Women
How much protein you actually need a day, from your bodyweight and how you train. It is almost certainly more than you are eating now.
What is a macro calculator?
A macro calculator breaks your daily calorie target into the three macronutrients that matter most: protein, carbohydrates, and fat. Knowing your macros lets you build muscle, lose fat, or maintain weight while optimizing energy, recovery, and hormones.
This free tool uses the scientifically validated Mifflin–St Jeor equation to estimate your BMR, then factors in activity, goal, and diet preference to deliver personalized targets.

Fix breakfast first
It is where most women lose 30 grams before the day starts. Eggs, Greek yogurt, cottage cheese, or a shake turns the whole day around.
Add protein to what you already eat
Yogurt into the smoothie, cottage cheese into the eggs, chicken onto the salad. Adding beats replacing, because you keep eating food you actually like.
Keep a cooked protein in the fridge
One tray of chicken thighs or lean beef on Sunday removes the decision at 6pm on Wednesday, which is when plans usually die.
Use the easy 20 gram add ons
A cup of Greek yogurt, three eggs, a scoop of whey, a can of tuna, half a block of tofu. Any one of them closes a shortfall at the end of a day.
Hold protein constant when calories move
Cutting, maintaining, or building, the protein number stays. It is what keeps the shape while everything else changes.
What your numbers mean
Your daily protein number
Set from your bodyweight, not from a generic recommendation written for someone who does not train. Treat it as the floor for the day.
Why it protects your results
In a deficit your body looks for something to give up. High protein plus lifting is what makes that fat instead of the muscle giving you shape.
What it does for hunger
Protein is the most filling macro by a wide margin. Hitting it makes the rest of the plan feel easier without cutting a single extra calorie.
How to adjust after two weeks
- 1Weigh in the same way every morningAfter the bathroom, before food or water, same clothing. One day means nothing. The seven day average is the number you read.
- 2Compare week two's average to week one'sLosing fat: you want a half pound to one percent of bodyweight down per week. Building: a quarter to half pound up. Holding steady inside those ranges means the numbers are right, so leave them alone.
- 3Move calories, not everything at onceOff target for two straight weeks? Change calories by roughly 150 to 200 and hold protein exactly where it is. Protein is what protects the muscle you already built.
- 4Recheck the calculator when your weight moves 10 lbA lighter or heavier body burns a different amount. Ten pounds in either direction is the trigger to run these numbers again.
Numbers are the easy part.

How much protein should a woman eat per day?
Around 0.8 to 1 gram per pound of bodyweight if you train. For a 145 pound woman that is roughly 116 to 145 grams a day, which is far more than the government minimum built for sedentary adults, not for lifters.
Will eating this much protein make me bulky?
No. Protein does not build size on its own, a calorie surplus and years of heavy training do. What high protein does in a deficit is keep the shape you are working for while the fat comes off.
Is protein different for women than men?
The math per pound of bodyweight is the same. What changes is the starting point: most women are eating well under half of what they need, so the gap between current and target is usually much bigger.
Does protein change around my cycle?
The daily target does not move. Appetite and cravings do, especially in the week before your period. Keeping protein steady on those days is the single best defense against the swings.
How much protein while pregnant or breastfeeding?
Needs go up, but that is a conversation for your doctor or a registered dietitian who knows your history. This calculator is built for general training, not for pregnancy.
